3 Exercises to Relieve Sciatica Pain in the Leg: Practical and Effective

Sciatica occurs when the sciatic nerve—which runs from your lower back down through your hips and legs—becomes compressed or irritated.

These three targeted exercises focus on decompressing the nerve root, relieving muscle tightness in the glutes, and restoring gentle mobility down the leg.

1. Supine Figure-4 Stretch (Piriformis Stretch)

This target-releasing stretch relaxes the piriformis muscle in the buttock, which frequently pinches the sciatic nerve and sends shooting pain down the leg.

  • How to do it:

    1. Lie flat on your back with both knees bent and feet flat on the floor.

    2. Cross the ankle of your affected leg over the opposite knee to form a “4” shape.

    3. Reach through your legs and grasp the back of your unaffected thigh, pulling it gently toward your chest until you feel a deep stretch in the buttock of the pain side.

    4. Hold for 20–30 seconds while breathing deeply.

    5. Repeat 2–3 times per side.

2. Press-Up (McKenzie Extension / Cobra Pose)

Ideal if your sciatica stems from a bulging or herniated lower-back disc. Extending the lumbar spine helps push disc material away from the nerve root.

  • How to do it:

    1. Lie flat on your stomach with your hands placed flat on the floor right under your shoulders.

    2. Keeping your hips, glutes, and legs fully relaxed against the floor, gently press down into your hands to lift your upper chest off the ground.

    3. Lift only as far as comfortable without forcing high arches or pinching painful spots in the back.

    4. Hold at the top for 2–3 seconds, then lower down slowly.

    5. Perform 10 repetitions.

3. Sciatic Nerve Flossing (Gliding)

Unlike standard stretching, nerve “flossing” mobilizes the sciatic nerve back and forth through its surrounding connective tissue path to decrease inflammation and hypersensitivity.

  • How to do it:

    1. Sit upright in a sturdy chair with your back straight and feet on the floor.

    2. Slowly straighten the knee on your affected leg while simultaneously tucking your chin to your chest and pointing your toes downward.

    3. As you bend your knee back down, look up toward the ceiling and flex your foot back toward your shin.

    4. Move smoothly back and forth between these positions without holding at the end range.

    5. Repeat for 10–15 smooth reps 1 to 2 times a day.

Safety Guideline: Exercises should produce a gentle stretch or centralization of pain (moving from your lower leg back toward your lower back). If any movement sharply increases shooting pain down your leg, stop immediately
